Luteal Phase Symptoms: What's Happening In The Second Half Of Your Cycle

Many people notice changes in the week or two before their period. Maybe you’re more tired than usual, notice bloating or find your mood shifting easily. You’re not imagining it, ladies…you might just be in luteal. 

Understanding what's happening during the luteal phase can help you make sense of these changes and find ways to support your wellbeing. Let's take a closer look at what's happening, the symptoms that are completely normal, and how a few tweaks to what you eat and how you move can help you feel more like yourself.

What is the luteal phase

To understand the luteal phase meaning, it helps to look at what happens after ovulation.

The luteal phase is the second half of your menstrual cycle. It begins right after ovulation and ends when your period starts. In a typical cycle, it's fairly consistent in length, usually around 11 to 17 days. You might also hear it called the secretory phase, because the hormone progesterone drives changes in the lining of your uterus (the endometrium) to prepare for a possible pregnancy1,2

This is where it gets interesting. After ovulation, the empty follicle left behind doesn't just disappear. The cells inside it enlarge and fill with a yellow pigment called lutein, transforming into a temporary hormone-producing structure called the corpus luteum2. Its main role is producing progesterone, the dominant hormone of the luteal phase, along with smaller amounts of oestrogen, inhibin A and relaxin. These hormones all work together to get your body ready for pregnancy. The release of these hormones is closely guided by luteinising hormone (LH), the same hormone that triggers ovulation2,3

Progesterone rises steadily after ovulation and peaks during the mid luteal phase, roughly 6 to 8 days after ovulation. Oestrogen has a smaller secondary rise around the same time before tapering off. Both hormones are released in pulses that closely follow LH, which is why levels can fluctuate quite a bit, particularly in the mid-to-late part of the phase1-4

If fertilisation and implantation don't happen, the corpus luteum starts to break down after about 10 to 14 days. Progesterone and oestrogen fall, the lining sheds, and your period begins, and the cycle starts again1-4. We know what you’re thinking: women’s bodies are pretty impressive!

When is the luteal phase?

In a standard 28-day cycle, the luteal phase sits in the second half, beginning the day after ovulation and ending at your next period. Since ovulation usually lands around day 14, the luteal phase roughly sits at days 15 to 281,5.

A gentle reminder, though: this is a guide, not a rule. Cycle length varies from person to person. So your luteal phase might start a little earlier or later than the textbook day 15. 

How long is the luteal phase? 

The luteal phase typically lasts around 12 to 14 days, and it's generally the most consistent phase of your cycle in terms of length1,3,5.

However, consistent doesn't mean identical every time. Research actually shows that luteal phase length still varies across cycles, even in healthy women who are ovulating regularly. One month you may experience a short luteal phase, while the other month it may extend beyond the typical 12-to-14-day window.

If yours feels consistently very short or you're tracking it for fertility, it's worth a chat with your healthcare professional1,3,5.

Common luteal phase symptoms

For many people, the second half of the cycle can feel like a different season in the body. Many of the symptoms people notice show up most in the late luteal phase1,3,5.

Symptoms vary enormously from person to person, but the most commonly reported ones include6:

  • Fatigue: Often linked to progesterone's effect on the central nervous system, a slightly higher body temperature, and your body responding to shifting hormones.
  • Bloating: Progesterone is associated with fluid retention and a slowing of digestion, which can make bloating (and sometimes constipation) more noticeable.
  • Breast tenderness: A classic luteal-phase symptom, tied to the effects of progesterone and oestrogen on breast tissue and fluid shifts.
  • Food cravings: Common, especially in the late luteal phase, likely reflecting hormonal effects on appetite and serotonin-related mood and satiety pathways.
  • Sleep changes: Hormone shifts can affect temperature regulation and sleep quality, making rest feel more elusive.
  • Reduced concentration: That "brain fog" feeling often turns up alongside fatigue, mood changes and disrupted sleep, especially late in the phase.

On the emotional side, luteal phase mood shifts are real and well-documented. As progesterone and oestrogen withdraw in the late luteal phase, they affect neurotransmitters like serotonin, which helps explain the irritability and mood swings that can creep in before your period1,3,5

Luteal phase vs PMS: what's the difference? 

The two are closely related. PMS (premenstrual syndrome) is essentially the more disruptive end of luteal-phase symptoms. It's defined as physical and behavioural symptoms like intense pain or cramping that develop after ovulation, peak in the premenstrual days, and ease within a few days of your period starting6,7,8.

There's an important detail here: a working corpus luteum (in other words, ovulation) is necessary for PMS to occur. Studies have found that women who don't ovulate don't experience PMS, which tells us PMS is fundamentally tied to the normal hormonal changes of the luteal phase, not a separate condition6,7,8.

Luteal phase foods: what to eat in the second half of your cycle

Your nutritional needs can genuinely shift in the luteal phase, so this is one place where small changes can make a real difference. Your resting metabolic rate can rise, with some research suggesting up to around 300 extra calories a day in some women9,10. Prioritising quality protein at each meal and snack can help support stable energy levels and overall nutrition needs during the luteal phase9,10.

When it comes to what to eat during the luteal phase, there are a few nutrients worth leaning into9,10:

  • Magnesium-rich foods: Almonds, cashews, spinach, black beans, avocados, pumpkin seeds and dark chocolate to help ease water retention, support relaxation and sleep, and soothe cramps.
  • Calcium and vitamin D: Dairy, sardines, sesame seeds and leafy greens, since some studies link low calcium and vitamin D during the luteal phase to worse PMS symptoms.
  • Vitamin C: Capsicum, kiwis, strawberries, oranges, papaya and broccoli, which may support progesterone production.
  • Omega-3 fatty acids: Salmon, sardines, walnuts, chia and flax seeds, to support a healthy inflammatory response11.

Don't forget the gut-friendly basics, either. Fibre-rich foods (pears, prunes, root veg, leafy greens, flax and chia, chickpeas and lentils) and plenty of water can help counter the slowing of digestion and ease bloating11. Complex carbohydrates like oats, quinoa, buckwheat and brown rice give you steady energy without the sharp blood-sugar spikes. Rounding it out with probiotic and fermented foods (kefir, kimchi, sauerkraut, live yoghurt) and cruciferous veg (broccoli, cauliflower, cabbage, rocket) supports gut health and the liver's role in metabolising oestrogen9,11.

The principle that ties it together is simple: nourish, don't restrict. Your body is working hard this fortnight, so feed it well.

Luteal phase exercise: how to move with your cycle

If your usual workout suddenly feels twice as hard in the second half of your cycle, you're not imagining it. The shift toward progesterone dominance raises your core body temperature, can reduce endurance, increase fatigue, and may bring bloating and slower recovery with it12,13,14.

The most effective approach to your luteal phase and exercise is to work with your body rather than against it. That means leaning toward moderate-intensity, steady-state movement and recovery-focused sessions, rather than chasing your highest-intensity or longest efforts. Think:

  • Brisk walking or a light jog
  • Cycling or the elliptical at a conversational pace
  • Swimming
  • Yoga, Pilates and gentle mobility or stretching
  • Light-to-moderate strength training with slightly lighter loads or fewer sets than you'd do in the first half of your cycle

Supporting yourself through the luteal phase 

The luteal phase is the body's natural transition between ovulation and menstruation. As hormone levels change throughout this stage, it's common to notice shifts in mood, energy, appetite and physical symptoms. Understanding these changes can help you better support your wellbeing and feel more confident navigating the different phases of your cycle.
